Anti-inflammatory foods and your biological age

Why inflammation matters for biological age

Chronic low-grade inflammation — what researchers call inflammageing — is one of the mechanisms that drives cardiovascular disease, insulin resistance, cognitive decline and frailty. On the Dr Vahe Longevity Assessment it shows up most clearly in hs-CRP, ferritin, fibrinogen, homocysteine and the neutrophil-to-lymphocyte ratio. These markers feed directly into the inflammatory pillar of your Blood Age Score, and diet is one of the most reliable levers to move them.

The pattern that beats any single food

Every serious trial that lowered hs-CRP with food — PREDIMED, DASH, Mediterranean and plant-forward diets — shifted the whole pattern rather than adding a single "superfood". The consistent pattern is:

  • Extra-virgin olive oil as the primary added fat.
  • 30+ different plants a week (vegetables, fruit, legumes, herbs, spices).
  • Oily fish 2–3 times a week for long-chain omega-3s (EPA/DHA).
  • Nuts, seeds and whole grains rather than refined starches.
  • Minimal ultra-processed foods, added sugar and processed meat.
  • Alcohol low or none.

Followed for 6–12 months, this pattern moves hs-CRP, triglycerides, HbA1c and blood pressure enough to change several biomarker ages at repeat testing.

Foods that lower inflammation

  • Oily fish — salmon, sardines, mackerel, anchovies. EPA and DHA lower hs-CRP and triglycerides.
  • Extra-virgin olive oil — oleocanthal has ibuprofen-like cyclo-oxygenase inhibition at meaningful intakes.
  • Berries and cherries — anthocyanins lower oxidative stress markers.
  • Leafy greens and cruciferous vegetables — nitrates, sulforaphane, folate.
  • Legumes — beans, lentils and chickpeas raise fibre and short-chain fatty acid production in the gut.
  • Nuts — walnuts and almonds are associated with lower hs-CRP and LDL.
  • Turmeric, ginger and garlic — modest but consistent anti- inflammatory effects, best from food rather than high-dose supplements.
  • Green tea and filter coffee — polyphenol-rich, both linked to lower inflammation and better metabolic health.
  • Fermented foods — yoghurt, kefir, kimchi, sauerkraut support a more diverse gut microbiome, which correlates with lower systemic inflammation.

Foods that push inflammation up

  • Sugar-sweetened drinks and added sugars — raise hs-CRP, triglycerides and visceral fat in controlled trials.
  • Processed meat — bacon, salami, hot dogs. Consistently linked to higher inflammatory and cardiovascular risk.
  • Ultra-processed foods — the combination of refined starch, added sugar, high salt and industrial fats. The food matrix, not any single ingredient, is the problem.
  • Refined grains eaten alone — white bread, pastries and sugary cereals drive glucose and insulin spikes.
  • Excess alcohol — raises GGT, blood pressure, inflammatory markers and disturbs sleep, which further raises hs-CRP.
  • Trans fats — largely removed from the UK food supply, but check imported baked goods and fried foods.

Common questions we get asked

Is quinoa anti-inflammatory?

Yes — quinoa is generally anti-inflammatory. It is a whole-grain seed rich in fibre, magnesium, polyphenols (quercetin, kaempferol) and complete plant protein, all of which are associated with lower hs-CRP in observational studies. It fits comfortably into a Mediterranean-style pattern.

Are eggs inflammatory?

For most people eggs are neutral to mildly anti-inflammatory. Whole eggs supply choline, lutein, zeaxanthin and high-quality protein, and randomised trials in healthy and pre-diabetic adults do not show consistent rises in hs-CRP at typical intakes of up to 1–2 per day. Individuals with familial hypercholesterolaemia or unusually reactive LDL may need to moderate — a decision to make with your doctor after seeing your lipid panel.

Is coffee inflammatory?

Filter coffee, without sugar, is anti-inflammatory on balance in most adults. It is a major dietary source of polyphenols and is associated with lower liver enzymes, lower type-2-diabetes risk and modestly lower hs-CRP. Unfiltered coffee (French press, espresso in large volumes) raises LDL via cafestol; keep an eye on lipids at repeat testing.

Is dairy inflammatory?

For the general population, fermented dairy (yoghurt, kefir, aged cheese) is neutral or mildly anti-inflammatory, and milk is neutral. People with a diagnosed dairy allergy or lactose intolerance may see symptoms that drive systemic inflammation, but that is an individual pattern, not a rule.

Are seed oils inflammatory?

The claim that omega-6-rich seed oils (sunflower, soybean, corn) drive inflammation is not well supported at usual dietary intakes. Randomised trials do not show a rise in inflammatory markers when linoleic acid replaces saturated fat. The bigger issue is that seed oils tend to arrive with ultra-processed foods — it is the food matrix, not the oil in isolation, that raises hs-CRP.

Is sugar inflammatory?

Yes — added sugars and sugar-sweetened drinks reliably raise hs-CRP, triglycerides and visceral fat in controlled trials. This is one of the most consistent dietary drivers of a higher metabolic and inflammatory age on our assessment.

Is red meat inflammatory?

Processed red meat (bacon, salami, hot dogs) is pro-inflammatory and linked to higher cardiovascular and colorectal risk. Unprocessed lean red meat in moderate amounts is roughly neutral in trials, provided total diet quality, fibre and plant intake are adequate.

What we look for on your blood work

When we assess the inflammatory pillar of your Blood Age Score we don't rely on one marker. We interpret hs-CRP alongside ferritin, fibrinogen, homocysteine, the full blood count, HbA1c and lipids, so a single high value in an otherwise clean panel is treated differently to a pattern of raised markers. Dietary changes take 8–12 weeks to show reliably on hs-CRP, which is why we usually re-test at 3–6 months rather than chasing shorter windows.

Where diet stops and further work-up begins

If hs-CRP stays persistently above 3 mg/L despite a clean diet, adequate sleep and training, that is not a nutrition question — it is a signal to look for a driver. Common ones we screen for at Dr Vahe Clinic include periodontal disease, visceral fat, subclinical thyroid disease, iron dysregulation, food-driven gut inflammation and occult infection. Treating the driver is what shifts biological age; food alone will not.
